Creatine for women: the supplement you've probably been sleeping on
It’s not just for bodybuilders. Here’s why creatine might be the most underrated tool in a woman’s health and fitness toolkit — at every age.
When most women hear “creatine” they picture gym bros with protein shakers. Let me stop you right there. Creatine is one of the most researched supplements in the world, and the evidence for women is compelling - and growing. This is what I wish every woman I train knew from day one.
What actually is creatine?
Creatine is a naturally occurring compound your body makes from amino acids - and you get small amounts from meat and fish. It’s stored in your muscles and used to rapidly regenerate ATP, your body’s primary energy currency. When you run out of readily available ATP (usually within seconds of explosive effort), performance drops. Creatine supplementation tops up those stores so you can work harder, recover faster, and build strength more effectively.
The key thing to understand? Women start with approximately 70–80% lower natural creatine stores than men. Which means, proportionally, we have the most to gain from supplementing it.
The basics: 3–5g of creatine monohydrate per day is the gold standard dose - no loading phase needed. Take it with food or post-workout. Consistency matters more than timing. Expect a small amount of water retention in the muscles (that’s normal and not the same as bloating).
Through the stages of a woman’s life
Creatine isn’t a one-size-fits-all supplement - its benefits shift and evolve depending on where you are hormonally and physically. Here’s how I think about it across different life stages.
Your 20s and early 30s - building your athletic base~20–35
This is prime time for building strength, power, and lean muscle mass - assets that will serve you for the rest of your life. Creatine supports all of this directly. It improves performance in high-intensity training, accelerates recovery between sessions, and helps you build more muscle from the same training volume. If you’re doing HIIT, strength work, running, or sport - creatine will make that work harder for you. Hormonal fluctuations across your menstrual cycle also affect training capacity; some evidence suggests creatine may blunt some of the performance dips in the luteal phase.
Pregnancy and postpartum - a conversation with your care team
Emerging research is looking at creatine’s role in foetal development and maternal health, and early findings are promising. However, this isn’t a stage to supplement without medical guidance. What’s worth noting is that the postpartum period - with its sleep deprivation, muscle loss, and physical demands of feeding and carrying a baby - is precisely when creatine’s cognitive and physical recovery benefits become relevant. Speak to your GP or midwife about what’s right for you.
Perimenopause - when creatine earns its place~40–50
This is where I believe creatine becomes close to non-negotiable. As oestrogen declines, muscle mass drops faster, strength training becomes harder to recover from, brain fog increases, sleep quality deteriorates, and mood regulation becomes more difficult. Creatine has direct evidence supporting all of these: it reduces muscle loss, supports mitochondrial function, and - crucially - crosses the blood-brain barrier and influences neurotransmitter production. Studies show meaningful improvements in memory and processing speed in women supplementing during this phase.
Post-menopause - protecting what matters most50+
Sarcopenia (age-related muscle loss) and osteoporosis become primary concerns. Creatine, combined with resistance training, is one of the most evidence-backed strategies for preserving muscle mass and supporting bone density. A 2021 meta-analysis found that postmenopausal women supplementing creatine alongside resistance training had significantly greater gains in lean mass and strength than training alone. The cognitive benefits also become increasingly relevant - some research links creatine supplementation to reduced depression symptoms and better cognitive resilience in older women.
Sleep, stress, and your brain on creatine
This is the part that genuinely surprised me when I went deep into the research - and it’s probably the most underreported story about this supplement.
Creatine and sleep deprivation. Your brain uses creatine as an energy source, and sleep debt rapidly depletes it. One study found that creatine supplementation of 20g + significantly reduced the cognitive impairment caused by 24 hours of sleep deprivation. For anyone managing early starts, long working days, shift patterns, or the relentless disruption of parenting young children - this is meaningful. Creatine essentially provides a buffer, keeping your brain functioning closer to its baseline when rest is compromised.
Creatine and stress resilience. Chronic stress depletes the body’s energy systems - including those your brain relies on for mood regulation, focus, and decision-making. Creatine supports phosphocreatine resynthesis in the brain, which plays a role in serotonin and dopamine pathways. Several studies have shown benefits in reducing symptoms of depression, particularly in women. It won’t replace therapy or medical intervention - but as part of a wider toolkit, it’s genuinely worth considering.
The brain-body connection: Women are significantly underrepresented in sports science research - but the newer creatine studies on cognition and mood have specifically focused on female participants. The results consistently show that we respond as strongly, if not more strongly, to supplementation than men.
How to make it work around your training
One of the most common questions I get: when should I take it? Honestly, consistency beats timing. That said, here’s how I advise my clients:

For women doing endurance work as well as strength training - like trail running alongside gym sessions - creatine still applies. It supports repeated sprint efforts, reduces muscle damage from long runs, and speeds recovery so you can train more consistently.
What to buy: creatine monohydrate. Look for Creapure-certified products for purity assurance. Unflavoured powder in water, or add it to a smoothie - there’s no taste. Around £15–20 for a month’s supply.
What about side effects?
The honest answer is: in otherwise healthy individuals at standard doses (3–5g/day), creatine monohydrate has an exceptional safety record across decades of research. The most common experience is a slight increase in scale weight (1–2kg) in the first two weeks - this is water being drawn into your muscle cells, which is actually a good sign. It means it’s working. This is not fat gain. It’s not bloating in the traditional sense. And for many women, it actually reduces the puffiness of fluid sitting subcutaneously once muscle cells are properly hydrated.
