Sleep, stress and why your workout isn't working
The overlooked reason many women plateau - and how to fix it without changing your programme.
You’re showing up. You’re doing the sessions. You’re eating reasonably well. And yet the results have stalled - the energy isn’t there, the body composition isn’t shifting, and the motivation that used to come so easily feels like it’s running on fumes.
If this sounds familiar, here’s the thing nobody has probably told you: it might have nothing to do with your programme.
In over two decades of coaching women - from new mums returning to fitness, to busy professionals, to athletes in serious training - the single most common reason I see people plateau has nothing to do with exercise selection, rep ranges, or macros. It comes down to two things: sleep and stress.

Why cortisol is the hidden variable
When you’re under chronic stress - the relentless low-grade kind that modern life specialises in - your body produces elevated levels of cortisol. Cortisol isn’t inherently bad. In short bursts, it’s brilliant: it sharpens focus, mobilises energy, helps you perform. But when it stays high day after day, it starts working directly against your fitness goals.
High cortisol promotes fat retention, especially around the abdomen. It’s catabolic, meaning it breaks down muscle rather than building it. It disrupts deep sleep, preventing the hormonal reset your body needs overnight. And over time, it flattens drive, mood, and exercise tolerance in ways that can feel impossible to push through.
This is the cruel irony for many women I work with: they’re training harder to try to break through the plateau, which adds more physical stress to an already overloaded system - and makes things worse.
The sleep-performance loop
Sleep is when the real work happens. Growth hormone - which drives fat metabolism and muscle repair - is primarily secreted during deep sleep. Leptin and ghrelin, the hormones that regulate hunger, reset overnight. Your nervous system consolidates motor patterns and movement skills. Your immune system does its maintenance work.
Poor sleep doesn’t just leave you tired. It actively undermines every adaptation you’re trying to create in training. Research consistently shows that even mild sleep restriction (six hours instead of eight, for just two weeks) measurably impairs strength output, aerobic capacity, reaction time, and decision-making - all while increasing appetite for high-calorie foods by up to 30%.
A client who trains four times a week but sleeps poorly will nearly always get worse results than one who trains three times a week and sleeps well. Sleep is not a luxury add-on to your fitness programme. It is part of your programme.
Women face a specific hormonal picture
This matters more for women than the fitness industry usually acknowledges. Oestrogen and progesterone both interact with cortisol and sleep architecture in ways that shift across the menstrual cycle, perimenopause, and menopause. In the luteal phase (the two weeks before your period), body temperature rises slightly, deep sleep decreases, and cortisol sensitivity increases - meaning stress hits harder and recovery is slower.
For women in perimenopause or beyond, declining oestrogen reduces the buffering effect on cortisol, disrupts sleep patterns further, and can make the plateau feel almost immovable. This isn’t a reason to train less - but it is a very good reason to train smarter and recover harder.
How to fix it — without touching your programme
You don’t necessarily need a new training plan. You need to address the environment in which your training exists. Here’s where to start.
Sleep hygiene (the basics that actually matter)
Aim for a consistent wake time, even at weekends - this anchors your circadian rhythm more reliably than a consistent bedtime
Get natural light exposure within the first hour of waking - it suppresses melatonin cleanly and sets your sleep timer for that evening
Keep your bedroom cool (around 18°C is optimal for most people) - core body temperature needs to drop to initiate deep sleep
Avoid alcohol within three hours of bed - even one drink fragments REM sleep significantly
If you train in the evening, be aware that intense exercise within 90 minutes of bed can delay sleep onset for some women
Stress: working with your nervous system
Downregulate deliberately after training: a 5-minute walk, slow breathing, or simply sitting quietly shifts your nervous system from sympathetic (fight/flight) to parasympathetic (rest/digest)
Consider your total stress load when planning training intensity - a brutal week at work is a signal to train at 70%, not 110%

Track your training readiness honestly, not just your attendance - showing up exhausted and going through the motions is not the same as productive training
Recalibrate what “working” looks like
If you’re in a plateau, add a deload week before adding more volume - your body may need permission to recover, not another push
Prioritise sleep like a training session: block it in your diary, protect it, and treat disruptions as the performance issue they are
Look at the whole picture: energy levels, mood, sleep quality, and hunger are all useful data points, not just the scales

The bottom line
If your training is consistent but your results aren’t following, resist the urge to immediately overhaul your programme. Before you add sessions, change your split, or cut more calories, audit your sleep and your stress. Honestly. Because the most perfectly designed training plan in the world cannot outperform a chronically stressed, under-recovered nervous system.
Your body is not broken. It may simply be telling you something different from what you’ve been trained to hear.
